Here are five of our favorite lower back pain exercises at home to help reduce pain and improve mobility. 

#1: Pelvic Tilts

Pelvic tilts are a great way to gently activate your core and improve movement in your lower back. They’re often recommended in early rehab programs because they help retrain spinal alignment without strain.

How to do it:

  1. Lie on your back with your knees bent and feet flat on the floor.
  2. Tighten your abdominal muscles and gently flatten your lower back against the floor.
  3. Hold for 5 seconds, then relax.
  4. Repeat 10–15 times.

#2: Cat-Cow Stretch

This exercise helps improve spinal mobility while reducing stiffness. It’s a yoga‑based movement that promotes spinal flexibility and can ease tension from prolonged sitting.

How to do it:

  1. Start on your hands and knees.
  2. Slowly arch your back toward the ceiling (cat).
  3. Then gently lower your belly and lift your head and chest (cow).
  4. Move slowly between positions for 10–15 repetitions.

#3: Knee-to-Chest Stretch

This stretch can help relieve tightness in the lower back and hips. It’s one of the most effective stretches for lower back pain, often recommended to ease tension and improve flexibility.  

How to do it:

  1. Lie on your back with both knees bent.
  2. Bring one knee toward your chest while keeping the other foot on the floor.
  3. Hold for 20–30 seconds.
  4. Switch sides and repeat 2–3 times per leg.

#4: Glute Bridges

Strong glutes help support your lower back and reduce unnecessary strain. This exercise also engages the hamstrings and core, building a stable foundation for spinal health.

How to do it:

  1. Lie on your back with your knees bent.
  2. Press through your heels and lift your hips until your body forms a straight line from your shoulders to your knees.
  3. Hold for 2–3 seconds before lowering slowly.
  4. Perform 10–15 repetitions.

#5: Bird Dog

The Bird Dog improves balance, core stability, and coordination while protecting the spine. As part of lower back strengthening exercises, it helps train the deep stabilizer muscles that support posture and reduce strain

How to do it:

  1. Begin on your hands and knees.
  2. Extend your right arm forward and your left leg backward.
  3. Hold for a few seconds while keeping your back flat.
  4. Return to the starting position and switch sides.
  5. Complete 10 repetitions on each side.

Think of the repetition ranges as flexible guidelines. Adjust the number of reps or hold times based on what feels comfortable for your body, fitness level, and recovery stage.
